Why the psoas needs more than a held lunge

The psoas major crosses the hip and attaches high on the lumbar spine. That anatomy explains why a person who sits eight hours a day can feel very little change from a classic lunge stretch. A long hold lengthens tissue passively, while a shortened and guarded psoas often responds first to load and mechanical input. The Theragun Prime gives that input through 16mm of amplitude at 1750 to 2400 percussions per minute, which can lower the neural tone of the muscle before end-range work begins.

This six-week protocol uses percussion as a primer. Each block starts with roughly two minutes of Theragun work on the anterior hip and quad, then shifts to active drills that teach the quieter tissue to hold range under control. Runners building mileage and desk-bound lifters can use the same structure, because both often share the same limiting pattern: a rectus femoris and iliacus that fail to let the hip reach full extension cleanly.

Weeks 1 and 2: map the restriction

Begin each session in a Thomas test position. Lie supine at the edge of a bench, pull one knee to the chest, and let the other leg hang. If the hanging thigh sits above parallel, the rectus femoris and psoas on that side are likely driving the restriction. Record which side sits higher. Many people carry a side-to-side difference of a centimetre or two, and the plan tracks that asymmetry across the full six weeks.

Set the Theragun Prime to speed 2. Work the tissue just below the ASIS, the bony point at the front of the pelvis, for 90 seconds per side. The loaded drill is a Copenhagen-style hip flexor march or a banded psoas march performed supine. Anchor a light resistance band at floor level, loop it around one foot, and drive the knee toward the chest against the band for 12 controlled reps per side. Complete three sets. The band trains the psoas concentrically in the same range that the earlier work has been opening passively, which turns a short-lived stretch effect into usable strength.

Before the marches, raise the Theragun Prime to speed 3 and include the tensor fasciae latae. The TFL sits on the outer front of the hip and often compensates when the deeper flexors are weak. Ninety seconds there can remove a pull that psoas work alone leaves behind, because the TFL may have been taking over hip flexion for weeks or months.

Runners who also use a kettlebell push pull split should place the lower-body pulling movement at least a day away from the loaded psoas march. That includes kettlebell swings and deadlifts. The spacing keeps the hip extensors fresh enough to stabilise when the march asks the psoas to work through range.

Keep the half-kneeling hold from weeks one and two in the warm-up, now at 45 seconds. Progression across this block is gradual. By the end of week four, the Thomas test thigh should sit noticeably lower, and the side-to-side gap should be smaller.

Weeks 5 and 6: put the range into movement

The final block moves from isolated drills into patterns the hip uses during running and lifting. Start with walking lunges and pause for two seconds at the bottom. Complete 10 per leg. The trailing hip has to find extension under bodyweight, and the pause keeps the pelvis honest.

Then add the world’s greatest stretch, the lunge variation with thoracic rotation. This links hip extension to spinal rotation, the same combination demanded by running stride mechanics and many lifting positions.
